If you asked me for the one change that would make most runners faster and healthier, it would not be intervals or a new watch. It would be slowing down. Zone 2 running, the easy conversational pace you tend to skip, is the boring base that everything else is built on. Here is what it is and why it works.

What zone 2 actually is

Zone 2 is roughly 60 to 70% of your maximum heart rate. The simplest test needs no gadget: you should be able to hold a full conversation, in complete sentences, without gasping. If you can only manage a few words, you are going too hard. This pace feels almost embarrassingly slow at first, and you feel like you are not “working out”. But what you are building is endurance, the ability to run for hours without injury.

Why easy running makes you fitter

At this intensity your body leans on fat for fuel and builds the aerobic engine: more mitochondria, more capillaries, a heart that pumps more per beat. That base is what lets you run longer, recover faster, and eventually run hard without falling apart. Skip it and you plateau, stuck in a grey zone that is too hard to recover from and too easy to drive real gains. This is known as the Citric acid cycle or Krebs cycle or TCA (Tricarboxylic acid cycle).

The 80/20 rule

The training model with the best track record is polarized: about 80% of your running easy in zone 2, and about 20% pushing hard. Amateur runners tend to do the opposite, grinding every run at a medium effort. Flip it. Keep the easy days truly easy so the hard days can be truly hard.

How to actually do it

Slow down until you can chat. Use a heart rate monitor if you like precision, or just the talk test if you do not. Expect to walk the hills early on to keep your heart rate down, and expect your ego to complain. Give it a few weeks. The same pace starts to feel easier at the same heart rate, which is the whole point: your engine is becoming stronger, your gas tank bigger.

The honest catch

The exact boundaries of “zone 2” are argued about endlessly, and the science is messier than the influencers suggest. Do not obsess over a perfect number. The principle is what matters and it is rock solid: most of your running should be easy. Get that right and everything else works better.
